Zone 2 Training: What the Research Actually Shows

Thanks to Peter Attia and Iñigo San Millán talking about it on podcasts, zone 2 cardio has absolutely blown up throughout the fitness world. There's a lot of attention for a training zone that used to matter mainly to competitive cyclists and their coaches.
I think most of that attention is earned. But the research behind Zone 2 Training is narrower, and more specific, than what usually makes it into your social media feed. Some of what gets claimed about it holds up. Some of it doesn't... at least not the way it's being sold. Let's uncover the truth about zone 2 cardio.

What Zone 2 Training Actually Means
Zone 2 is not just "easy cardio." It's a specific intensity range, roughly 60-70% of your VO2max, where you're mostly burning fat, your blood lactate stays low, and you can hold a real conversation without gasping. Cross that line, even by a little, and you shift into harder territory where carbohydrate use rises and recovery cost goes up.
The idea behind training a lot of your volume here comes from a broader concept called polarized training: spend roughly 80% of your training time easy, 20% hard, and mostly skip the tempting "medium-hard" middle. Coaches sometimes call that middle zone the grey zone. It's costly enough to eat into your recovery but not intense enough to drive the biggest adaptations.
That part of the model is well established in the training-science literature. Where it gets murkier is what the 80/20 split actually buys you if you're not a competitive endurance athlete.
The Study Behind the Zone 2 Training Hype
The most current, most rigorous look at this is a 2024 systematic review and meta-analysis in Sports Medicine that pooled 17 randomized controlled trials and 437 subjects, comparing polarized training against other training-intensity distributions.
The polarized group came out ahead for VO2peak, the standard aerobic-capacity marker, by a small-to-moderate margin. That effect was real and statistically significant, but when the researchers broke the data down further, the advantage showed up almost entirely in two situations: training blocks shorter than 12 weeks, and subjects who were already highly trained athletes.
When the researchers looked at outcomes closer to actual performance, like time-trial results and time to exhaustion, polarized training and other intensity distributions came out statistically even. Same for the speed or power you can sustain at your lactate threshold. The authors' own conclusion was that polarized training may improve your aerobic ceiling, but it isn't clearly better than other approaches at improving how you actually perform.
That's a more honest headline than "elite cyclists train Zone 2, so you should too." Zone 2 training appears to help build an aerobic base efficiently and without much wear and tear, but it is not proven to be dramatically superior to other reasonable training distributions if you're a recreational exerciser instead of a professional athlete with 15 training hours a week to distribute.
How to Find Your Zone 2 Training Pace Without a Lab
A proper lactate test costs somewhere between $100 and $300 and requires a sports performance lab with tens of thousands of dollars of expensive equipment. Most of my clients and readers do not need that to get 90% of the benefit.
The most practical field method is the talk test, and it's not just folk wisdom. A 2004 study in Medicine & Science in Sports and Exercise had 16 healthy adults perform incremental treadmill and cycle tests while researchers tracked their ventilatory threshold against their ability to speak comfortably. The last stage where speech stayed comfortable lined up closely with the ventilatory threshold, the same physiological marker that roughly caps the top of Zone 2. That's a small sample, so treat it as supportive evidence rather than gospel, but it matches what's been replicated in several follow-up studies since.
Here is a much more practical version. If you can hold a full sentence while doing your cardio, not just a few words, without needing to catch your breath, you're at or below Zone 2. If you can comfortably sing, you're probably under-training the zone. If you're down to short phrases, you've drifted into the grey zone. No watch, calculator, or subscription required.
Who Zone 2 Training Actually Matters For
If you're not doing any regular cardio right now, none of this is where you should start. The evidence on inactive adults is unambiguous: almost any consistent aerobic activity improves cardiovascular health, and the difference between zones matters far less than the difference between zero and something. Worry about intensity distribution once a rhythm of two or three sessions a week already exists.
This is more useful once you already have a cardio habit and you're trying to figure out how hard those sessions should be. That's most of the busy professionals I work with. They're not sedentary. They're running, biking, or using the cardio equipment at their gym a few times a week and, without really deciding to, turning almost all of it into the same moderately hard effort.
How Much Zone 2 Training a Busy Person Actually Needs
The research on minimum useful cardio volume is less precise here than I'd like to see, and I'm not going to pretend otherwise. The rough consensus among exercise physiologists working with endurance athletes is that somewhere around 3 to 5 hours per week of easy aerobic volume is what it takes to drive meaningful mitochondrial and cardiovascular adaptation. Below that, you maintain fitness. Above it, in athletes with time to spare, benefits keep accumulating for a while.
Most of my clients don't have 3 to 5 hours a week to dedicate purely to easy cardio, and honestly, they don't need to chase that number. The bigger issue I see isn't volume. It's intensity discipline.
In my experience working with driven, high-performing people, the instinct during limited time is to make every session count by pushing the pace. That's a reasonable instinct when your calendar is the constraint. It's also exactly how someone ends up spending three "easy" runs a week in the grey zone, accumulating fatigue without the recovery benefit Zone 2 is supposed to provide or the adaptation stimulus a genuinely hard session provides.
What I'd Actually Do With This Information
If your week already includes some cardio, whether that's a Peloton ride, a run, or the elliptical before work, the useful change isn't adding more time. It's making most of that time noticeably easier than what currently feels like your default pace, and reserving one or two sessions a week to actually go hard.
On your "easy" cardio days, run the talk test every 5 to 10 minutes. If you can't hold a sentence, back off the pace, even if it feels slower than what you're used to calling a warmup. On your hard days, that's where the effort should live instead.
For a lot of my clients that ends up looking like this in a normal week: two or three cardio sessions kept deliberately easy using the talk test, one session where the effort is genuinely uncomfortable, and nothing in between. Not five identical "pretty hard" sessions that each leave you a little too tired for the next one.
You'll probably feel like you're doing less, but that's the point. The evidence doesn't say Zone 2 training will transform your performance. It says a training structure built mostly on easy effort, with real intensity saved for a smaller number of sessions, is a reasonable and well-supported way to build an aerobic base without wearing yourself down in a week that's already full.
